    One goal per block – in writing

    Before you start, write down in one sentence what should be finished by the end of the block. Not “work on X”, but “section 2 of the proposal written”.

    Your brain works in waves. Plan one uninterrupted block of 60–90 minutes for a single task. Then take a real break.

    Phone out of the room – not just on silent

    Merely seeing your phone lowers the attention available to you. Put it in another room, not in your pocket.

    A parking lot for distractions

    Keep a sheet of paper next to you. Every thought that pulls you away (“check email”, “google that”) goes there – and you keep working.

    Lower the friction of starting

    At the end of the day, already open the document you'll continue in tomorrow, with the first unfinished sentence in view. That way you never start in front of a blank page.

    Pro tip: “Two-minute rule”: make the first step so small that saying no would feel silly.

    Water and light before coffee

    Dehydration and dim light measurably reduce alertness. A large glass of water and bright light (ideally daylight) at the start of a block work faster than a second coffee.

    Time your caffeine, don't top it up all day

    Use caffeine deliberately at the start of a block – not as a constant drip. After roughly 2 p.m. it turns into a sleep thief, and poor sleep eats the next day's focus.

    Pro tip: L-theanine (e.g. from green tea) can soften the jitteriness caffeine brings.

    Movement as a reset

    During the break, don't reach for your phone – move for 3–5 minutes: stand up, walk, open a window. It noticeably clears your head before the next block starts.

    Close the block, don't let it fray

    Take 30 seconds at the end: what is finished, and what's the next first step? This mini-closure keeps unfinished work from running on in the back of your mind.

    Pro tip: Write down the next first step – that's the starting point for lever 5.
